How to use FITTA better.

Daily water intake is not a fixed two-liter rule. Losses rise with body weight, session length, and heat. This calculator uses 35 ml per kilogram, adds 350 ml for every 30 minutes of training, and applies 8 percent in hot weather or 15 percent in very hot weather. The output is a 24-hour fluid target, not a glass every waking hour. It is a starting point for people who train and need to replace sweat without treating coffee as full hydration. It is a population estimate; a dietitian or physician should override it in kidney disease, heart failure, or a fluid limit.

What daily water intake actually covers

The target on this page is fluid volume across 24 hours, not only what you drink in the gym. An adult body is about 50 to 60 percent water. Baseline losses leave as urine (about 1 to 2 L), stool, skin, and breath. Training sweat adds a volume the two-liter rule never sees.

Thirty-five milliliters per kilogram is a common clinical coefficient for adults in temperate weather, inside the 30 to 35 ml/kg nutrition band (about 0.54 fl oz per lb). EFSA cites about 2.0 L of beverages per day for women and 2.5 L for men; the U.S. Institute of Medicine cites 2.7 L and 3.7 L of total water, food included. Moist food often supplies 20 to 30 percent of daily water. This calculator estimates beverages from body weight, then adds training and climate. The number does not diagnose dehydration or license unlimited drinking: hyponatremia happens in long events, and kidney or heart disease needs a medical ceiling.

How the daily water number is calculated

The formula has three terms. Baseline = body weight in kg × 35 ml. Training = (minutes ÷ 30) × 350 ml, or 700 ml per hour (about 12 fl oz every 30 minutes, 24 fl oz per hour). Temperate climate adds nothing. Hot climate multiplies (baseline + training) by 0.08. Very hot multiplies that same sum by 0.15. Total = baseline + training + climate adjustment. Convert pounds first: lb ÷ 2.205.

Example, 80 kg (176 lb), 60 minutes, temperate: baseline 2,800 ml, training 700 ml, climate 0, total 3,500 ml (3.50 L, about 118 fl oz), 14 glasses of 250 ml. Same inputs in hot weather: 3,500 × 0.08 = 280 ml, total 3,780 ml. Very hot: 3,500 × 0.15 = 525 ml, total 4,025 ml. At 65 kg (143 lb), 30 minutes, temperate: 2,275 + 350 = 2,625 ml. No training, 70 kg (154 lb) stays at the baseline, 2,450 ml.

The 350 ml per 30 minutes sits inside the ACSM 400 to 800 ml per hour exercise-fluid range (Sawka et al., 2007). Seven hundred ml/h is the middle, not Ironman sweat. The 8 or 15 percent factor lands on the whole day; it is not a measured sweat rate.

How to read the result and when to change it

The headline is the daily target in liters, with baseline, training, and climate underneath, plus a conversion into 250 ml glasses. Treat the total as a 24-hour envelope. It is not one glass every waking hour, and you do not have to drink the training term only during the session.

Pale-straw urine most of the day is a useful check. Losing more than 2 percent of body weight in a session (1.6 kg / 3.5 lb at 80 kg) already tracks with a drop in performance, per ACSM: the 700 ml/h term on this page is low for your sweat. Gaining weight in a long workout, or peeing water-clear every hour, points the other way. Recalculate after a 3 to 4 kg (7 to 9 lb) weight change, when session length moves, or when the season jumps from temperate to very hot.

Common mistakes when estimating daily water

The usual miss is handing everyone two liters. At 80 kg (176 lb) the baseline is already 2.8 L; one training hour takes you to 3.5 L before heat. The second miss is counting only plain water and ignoring tea, milk, and soup, or the reverse, treating soda and beer as equals. Habitual caffeine does not cancel the fluid in coffee; alcohol worsens the balance.

The third is entering training twice: 60 minutes in the field plus very-hot climate because the room feels stuffy. Climate is the day's environment, not perceived effort. The fourth is slamming the session's 700 ml in the locker room. Do not treat Monday-morning scale weight as stable mass, do not run this formula for children, pregnancy, or a prescribed fluid cap, and do not stack sports drink liter-for-liter on top of the total without looking at sodium and calories.

Using the target in training and diet

Split the target. ACSM suggests 5 to 10 ml per kg in the two to four hours before training (400 to 800 ml at 80 kg, about 14 to 27 fl oz). During the session, treat the training term as a pace: 150 to 250 ml every 15 to 20 minutes. Afterward, 1.25 to 1.5 L per kg lost on the scale (about 20 to 24 fl oz per lb lost) covers sweat the formula missed.

A calorie deficit and a high-protein diet raise water loss and solute load. Cutting carbohydrate sheds glycogen and about 3 g of water per gram of glycogen; on those days this target is a floor. In a long hot session, 300 to 600 mg of sodium per hour from a sports drink or food keeps you from replacing sweat with water alone. Sweat, climate, and when the formula runs short

Sweat rate runs from about 0.5 to more than 2.0 L per hour. The 700 ml/h on this page covers the middle. Midday work in a humid city in a dark shirt can pass 1.2 L/h; a 15 percent bump on the whole day does not replace the scale.

Weigh yourself without shoes, after voiding, before and after. The kilogram change is liters of sweat if you did not drink or urinate in between. If you drank 500 ml and lost 0.8 kg (1.8 lb), sweat was about 1.3 L. Repeat on two or three similar sessions and adjust. High humidity blocks evaporation; dry air hides the loss. Pick very hot for a muggy day above about 30 °C (86 °F) or outdoor summer work; hot for 25 to 30 °C (77 to 86 °F); temperate below that.

There is no single liter target. This page uses 35 ml per kg of body weight, adds 350 ml every 30 minutes of training, and tacks on 8 percent in hot weather or 15 percent in very hot weather. An 80 kg (176 lb) person with a 60-minute session in temperate weather lands at 3.50 L. Someone at 65 kg (143 lb) with no training sits near 2.3 L. Adjust with urine color and a pre/post-workout scale check.

How do I calculate water intake by weight

Multiply body weight in kilograms by 35. That is the baseline in milliliters. Then add (training minutes ÷ 30) × 350. If the day is hot, multiply the sum by 1.08; if very hot, by 1.15. At 70 kg (154 lb) with no training, baseline is 2,450 ml. With 90 minutes in very hot weather: baseline 2,450, training 1,050, subtotal 3,500, climate 525, total 4,025 ml. The math is an estimate, not a clinical prescription.

How much extra water should I drink when I work out

Each 30 minutes of training adds 350 ml, or 700 ml per hour, in the middle of the ACSM 400 to 800 ml/h range. An extra hour moves the target by 700 ml before climate. That does not replace the scale: if you lose more than 2 percent of body weight in the session, your sweat is above the coefficient. Sip 150 to 250 ml every 15 to 20 minutes instead of drinking the whole term at the end.

Can you drink too much water

Yes. Exertional hyponatremia happens when water intake outruns sweat and plasma sodium falls, especially in long events replaced with water alone. Signs include nausea, confusion, and, in severe cases, seizure. Gaining weight during a workout is a warning. Kidney disease, heart failure, and some drugs already impose a cap. The calculator estimates a target; it is not a license to drink without a ceiling.

Does coffee count as water intake

At a usual dose, yes, the fluid in coffee and tea counts toward the day. The diuretic effect of caffeine is small in people who already drink it. Soda counts as fluid but brings sugar or sweetener without electrolytes. Alcohol is not equivalent hydration: it worsens fluid balance. Keep water as the base and treat other drinks as a complement, not a reason to skip the glass.

How much water should I drink in hot weather

This page adds 8 percent of baseline plus training in hot climate and 15 percent in very hot climate. At 80 kg (176 lb) with 60 minutes, that is an extra 280 ml or 525 ml on top of 3,500 ml. The factor covers the day, not the midday sweat peak. If the scale shows more than a 2 percent loss, raise the in-session pace and add sodium on long efforts.

Does drinking more water help you lose weight

Water does not create a calorie deficit. Swapping soda for water cuts energy and can help the scale. On a low-carb diet the scale drops fast from glycogen loss and the water bound to it, about 3 g of water per gram, which is not fat. Adequate hydration supports training and appetite; it does not replace the calorie envelope. Use this target with the diet, not instead of it.
